Search for a beginner's supplement stack and you will be handed a routine that looks like a small pharmacy: a multivitamin, a greens powder, three or four separate minerals, a couple of adaptogens, a nootropic blend, collagen, a probiotic, and whatever the algorithm is pushing this quarter. It is presented as the foundation of a healthy life, and it is mostly the foundation of a healthy supplement industry. The honest starter stack is embarrassingly short by comparison, because for a healthy adult who eats reasonably well, most of what those routines contain is solving a shortfall you do not have. The whole skill of building a first stack is subtraction, not addition: starting from nothing and adding only the two or three things that genuinely earn a place for you specifically.

This is the minimal version, written for a healthy adult. It is not for correcting a diagnosed deficiency or managing a condition, which are medical matters, and it is unapologetic about how little belongs on the list.

What is a supplement stack meant to do?

A supplement stack has exactly two legitimate jobs: to correct a genuine nutritional shortfall, and to support a specific goal where there is real evidence a supplement helps. That is the entire remit. It is not to "cover your bases just in case," because a varied diet already covers most of them, and it is not to optimise a healthy body into a better one, because that is largely not how supplements work. Hold those two jobs in mind and the length of your stack collapses, because most popular additions cannot honestly claim either.

Here is the minimal stack up front, before the detail. For many healthy adults it is: vitamin D if you are likely low, which in a northern winter is most people; omega-3 if you rarely eat oily fish; and magnesium as a reasonable maybe. Why is vitamin D the usual first pick?

Because it is the clearest example of a genuine, common shortfall rather than a manufactured one. So vitamin D earns its place conditionally: through a northern winter, or if you get little sun and cover up, it is a sensible first item; in a sunny climate with regular outdoor time, you may not need it at all. When does omega-3 earn a place?

When your diet is short on oily fish, which for a lot of people it is. The marine omega-3 fatty acids EPA and DHA come mainly from oily fish, and the plant form converts to them only weakly, so if salmon, sardines, mackerel and their kin rarely appear on your plate, you are probably running low on the active forms. That is a shortfall a modest supplement can fill honestly.

It is worth being precise about what omega-3 does and does not do, because it is heavily oversold. Its genuinely well-supported benefit is lowering triglycerides, a blood fat, which is consistent across large reviews [2], and there is a moderate cardiovascular benefit in the right people, strongest in those with existing heart disease and low fish intake. What the evidence does not support is the long list of extra claims often attached to it, and the case for a supplement weakens considerably if you already eat oily fish a couple of times a week, because then you are getting the real thing. So omega-3 is a conditional keeper: a reasonable item if fish is rare in your diet, a redundant one if it is not. What about magnesium and B12?

Magnesium is the honest maybe, and treating it as a maybe rather than a must is exactly the discipline a good stack needs. Low dietary magnesium is common, and there is modest evidence for magnesium in sleep, though it is worth being straight about how modest: the dedicated review found only a few small, low-quality trials and a small effect, strongest in people who were low to start with [3]. That is enough to make magnesium a reasonable trial if your diet is short on the leafy greens, nuts and wholegrains that supply it, or if sleep is a goal, and not enough to promise you anything dramatic. The gentle glycinate form is the one least likely to upset your stomach. Keep it if it helps a little; drop it if it does nothing.

Vitamin B12 is different, because for one group it is not a maybe at all. B12 is found almost exclusively in animal foods, so anyone eating a vegan diet is at genuine risk of deficiency over time, and a review of the question found deficiency to be common among those not supplementing [4]. For vegans, therefore, B12 is a real, essential addition rather than an optional extra, and it is one of the few cases where "you should take this" is straightforwardly true. For everyone else eating some animal products, it is usually unnecessary. This is the pattern of the whole stack in miniature: a supplement that is essential for the specific person with the shortfall and pointless for the person without it.

Why is the 15-pill routine mostly waste?

Because it is built on the assumption that more supplementation means more health, and that assumption does not survive contact with the evidence. When broad supplementation has been tested in well-nourished people, the results have consistently underwhelmed, to the point that a group of leading researchers wrote a widely cited editorial arguing the case was essentially closed, under the blunt title "Enough Is Enough" [5]. A large stack mostly delivers small doses of many nutrients you are not short of, and taking more of a nutrient you already have enough of does not make you healthier; at best it does nothing, and your body simply excretes the excess.

There is also a subtler cost. A 15-pill routine makes it impossible to know what, if anything, is helping, buries the two or three items that might genuinely matter under a dozen that do not, and trains you to reach for a bottle for problems that diet, sleep and movement would answer better. The alternative is not deprivation. It is a short stack where you can say, for each item, exactly why it is there and who it is for. If a supplement cannot survive that one question, it does not belong in a starter stack however impressive the influencer's cabinet looks.

Who should be careful, and what to ask a professional

The minimal stack is low-risk for healthy adults, but a few things matter. Do not use general supplement advice to self-treat a suspected deficiency, such as iron or B12 symptoms, without testing and guidance, because the dose and monitoring differ from casual use, and iron in particular is harmful in excess. Keep vitamin D within standard supplemental ranges, since it accumulates at very high sustained doses. Be cautious with magnesium in kidney impairment, where the body cannot clear excess. And if you take regular medications, check for interactions before adding anything, because supplements can affect drugs in both directions. What to ask a professional: whether a test would settle an uncertain shortfall, whether an addition is safe with your medicines, and whether any symptom you are trying to supplement away actually warrants investigation.
