How to prepare

1. Decide what you are targeting. This is for recovery around unusually hard, unaccustomed or competitive sessions. There is no good reason to take it every day of an ordinary training year. 2. Start loading 4 to 7 days BEFORE the hard session. This is the part most people get wrong: the trials that show benefit dose in advance, not after the damage has already been done. 3. Dilute 30 mL of concentrate into about 200 mL of water. Take one serving in the morning and one in the evening. 4. Continue for 2 to 3 days after the session, which covers the 48 to 72 hour window where the soreness benefit was largest. 5. Rinse your mouth with water afterwards. It is acidic, and sipping it slowly across an hour is hard on tooth enamel. Do not brush immediately after. 6. Do not add an Epsom salt bath expecting magnesium absorption. The transdermal magnesium claim is not supported, and the study usually cited for it was never peer reviewed and had no control group. A warm bath is pleasant, and that is the honest reason to have one. 7. If you are training specifically to build strength or muscle, think twice about layering routine cold water immersion on top. There is evidence that habitual post strength cold immersion may blunt the adaptation you are training for. 8. Keep the boring things in place, because they outrank this comfortably: adequate protein, adequate total calories, and adequate sleep.

Why it works

Anthocyanins in tart cherries mop up the reactive oxygen species generated by hard eccentric exercise and damp down the inflammatory response, which is what drives the soreness peaking two to three days later.

Time to effect

Soreness benefit was maximal at 48 to 72 hours in the pooled data. This is a modest effect around specific sessions, not a training season strategy.

Not right for

Not for anyone managing blood glucose without accounting for the sugar load. Not for severe muscle pain with swelling or dark cola coloured urine, which is a medical emergency. Not for muscle pain that started with a new medication such as a statin, which needs a doctor. And not a reason to add an Epsom salt bath, where the magnesium absorption claim is unsupported.

Best for someone with a specific hard event or unaccustomed training block ahead who can start dosing several days in advance, and who wants a food based option with real trial evidence while understanding that the effect is modest and the evidence certainty is not high.
