Cortisol has become the internet's favourite villain, blamed for weight, sleep and "cortisol face". The reality is calmer: for most people cortisol is doing its job. Here is what genuinely raises and lowers it, and where supplements honestly fit.

Few hormones have had a worse decade than cortisol. It gets held up as the hidden cause of stubborn belly fat, "cortisol face", wrecked sleep and general burnout, with a supplement, a powder or a morning routine always on hand to promise a fix. The word has stopped meaning a hormone and started meaning a curse to be lifted.
That story is mostly wrong, and believing it will send you chasing the wrong fixes. Cortisol is not a toxin your body accidentally produces. It is an essential hormone doing an essential job, and for most people it is doing that job perfectly well. The goal is not to drive cortisol as low as possible, any more than the goal of managing your bank balance is to reach zero. The goal is a healthy rhythm: high when you need to get up and go, low when you need to rest.
So this is a reality check, written in the same spirit as everything else here. It will tell you what cortisol actually does, why the "adrenal fatigue" narrative does not hold up, what genuinely disrupts your cortisol, and what genuinely helps, sorted by how good the evidence really is. Some of what helps is free. Some of it comes in a capsule, honestly graded. And a fair amount of what is sold to "lower your cortisol" does very little, which is worth knowing before you spend.
Cortisol is a hormone made by your adrenal glands, the small glands that sit atop your kidneys, and released under the control of a signalling chain called the HPA axis, short for the hypothalamic, pituitary, adrenal axis. When your brain perceives a demand, whether a genuine threat or a looming deadline, that axis fires and cortisol rises to mobilise energy, sharpen attention and steady blood pressure. In short bursts, that is exactly what you want it to do.
The crucial feature most cortisol panic ignores is its rhythm. Cortisol is not a flat, steady level; it follows a strong daily pattern, or diurnal rhythm. It surges in the first half hour or so after you wake, the cortisol awakening response, to get you moving, then tapers across the day to a low point at night so you can rest and sleep [2]. A healthy cortisol profile is this curve: a robust morning peak and a low night-time trough. Problems arise not from cortisol existing but from the rhythm being flattened or shifted, most often by chronic stress and disrupted sleep.
Hold on to that idea, because it reframes the whole question. You are not trying to defeat cortisol. You are trying to keep its rhythm intact.
Here is the part the wellness feeds leave out. The single most popular explanation for feeling tired, wired and worn down, so-called "adrenal fatigue", is not a real medical diagnosis. A systematic review examined 58 studies on the concept and concluded there is no substantiation that adrenal fatigue exists, and no endocrinology society recognises it [1]. The idea that chronic stress slowly exhausts your adrenal glands until they cannot make enough cortisol is, on the evidence, a myth.
This matters for two reasons. First, it means that chasing a low cortisol number, or "fixing your adrenals" with a stack of supplements, is usually solving a problem you do not have. Second, it does not mean your exhaustion is imaginary. Feeling burnt out, unrested and stressed is entirely real and worth taking seriously. It is the explanation that is wrong, not the experience. The tiredness is far more likely to come from sleep debt, relentless stress load and lifestyle than from depleted glands.
There is a separate, genuine category of adrenal disease, conditions where cortisol really is too high or too low, and those are diagnosed by doctors using specific validated tests. They are rare and they are a different subject from the popular "adrenal fatigue" concept. If you truly suspect a hormone disorder, the answer is a clinician and proper testing, not an at-home saliva kit marketed alongside a supplement, because cortisol swings so much across the day that a single snapshot is very hard to interpret.
If cortisol is not your enemy, what actually knocks its rhythm out of shape? Two things, above all, with real evidence behind them.
The first is chronic psychological stress. The HPA axis is built for short bursts, a stressor, a spike, a return to baseline. Sustained, unrelenting stress keeps the system switched on, and it is this chronic activation, not the occasional spike, that flattens and disrupts the healthy curve. That is the physiological problem worth caring about.
The second, and this is the one people underrate most, is poor sleep. Sleep and cortisol are tightly linked, and losing sleep pushes cortisol up. In a controlled study, after partial and total sleep deprivation, plasma cortisol across the evening period was 37 to 45 per cent higher the following day, and the normal quiet, low-cortisol period was delayed by at least an hour [2]. In plain terms: a bad night does not just make you tired, it measurably raises the next evening's cortisol and blunts the rhythm. And because high evening cortisol then makes sleep harder, the two can feed each other into a loop.
Notice what these two drivers have in common. They are not deficiencies a pill tops up. They are load and recovery. Which is exactly why the things that genuinely help look the way they do.
Sorted by evidence, here is what moves the needle, and it starts with the least glamorous levers because those are the ones that work.
Protecting your sleep comes first, because sleep loss is one of the clearest ways to raise cortisol [2]. Fixing sleep is therefore one of the clearest ways to bring it back down. Consistent sleep and wake times, morning daylight to anchor the rhythm, a dark cool room, and limiting late caffeine and alcohol do more for your cortisol curve than any supplement on the shelf. This is the highest-yield change most people can make, and it costs nothing.
Regular moderate exercise is the next lever, with an important nuance. A systematic review and network meta-analysis found that exercise was associated with moderate reductions in cortisol, with mind-body movement like yoga showing the greatest effect, and a dose-response pattern where a moderate amount helped most [4]. The nuance is that intensity cuts both ways. A single hard or prolonged session transiently raises cortisol as part of the normal stress response, and very high-intensity training tended to push cortisol up rather than down in that analysis [4]. The pattern that helps is consistent moderate activity over time, not occasional punishing workouts.
Mind-body practices are the third evidence-backed lever. A systematic review and meta-analysis of 45 randomised trials found that meditation reduced cortisol, along with other physiological markers of stress [3]. You do not need to become a monk; the point is that deliberately down-regulating the stress response, through meditation, breathing practice or similar, produces a measurable effect on the hormone itself.
Only after those come the supplements, and honestly graded. The best-studied adaptogen for cortisol is ashwagandha, and its evidence sits at moderate, not strong. In chronically stressed adults, trials have found meaningful cortisol reductions, with one widely cited study reporting a 27.9 per cent drop over 60 days [5]. Two things keep this at moderate rather than strong: older reviews conflict, and the government evidence synthesis describes the stress evidence as promising but not settled [6]. Two features matter for using it sensibly. It appears to lower elevated cortisol back toward baseline rather than crushing it below normal, and it is time-dependent, with the cortisol changes emerging over roughly two months, not days [5]. Critically, it is studied in people who were genuinely stressed. In someone already calm and well rested, there is little elevated cortisol to bring down.
Translate the evidence into an order of operations, because the order is where most people go wrong.
Start with the free, high-yield levers, not the paid ones. If your cortisol rhythm is disrupted, the odds are overwhelming that sleep and stress load are the cause, so that is where to spend your effort first: regular sleep and wake times, daylight early, moderate movement most days, and genuine downtime that is not just scrolling. Fixing a stretch of poor sleep can bring evening cortisol down within a day or two [2]; building a calmer baseline is a matter of weeks.
Do not chase a number. Cortisol is meant to rise and fall, and a single measurement, especially from an at-home kit, is hard to interpret and easily misread as a problem that needs medicating. The aim is a healthy rhythm and a manageable stress load, not the lowest possible reading.
Treat supplements as an adjunct, not the fix. If you are genuinely under sustained stress and want to add something, ashwagandha is the best-evidenced option, but understand the honest terms: moderate evidence, a two-month timescale, and a benefit concentrated in people who are actually stressed [5][6]. If your sleep and stress are already in good shape, expect little from it, because there is not much elevated cortisol left to lower.
And know the line for a clinician. Severe, persistent exhaustion, or a real suspicion of a hormone disorder, is a reason to see a doctor for proper testing, not to buy another cortisol powder.
Because ashwagandha is the supplement most people reach for here, its cautions deserve their own heading rather than a footnote.
Ashwagandha is not right for everyone. It is contraindicated in pregnancy, and should not be used while breastfeeding [6]. It has effects on thyroid hormones, which makes it a concern for anyone with a thyroid condition or taking thyroid medication [6]. Because it is immunomodulatory, it is generally not recommended in autoimmune conditions without medical oversight [6]. On the liver, it carries a formal likelihood score indicating it is a possible cause of clinically apparent liver injury, usually mild and reversible but occasionally more serious, so it should be avoided in existing liver disease and stopped if signs of liver trouble appear [6]. It can also add to the effect of sedatives, thyroid, immune, diabetes and blood pressure medicines [6].
More broadly, be wary of any product promising to slash cortisol quickly or to "reset your adrenals". The physiology does not work that fast, and the adrenal-reset framing rests on a diagnosis that does not exist [1].
